If you’re a regular reader of Women’s Fitness, you’ll probably know that we reckon weight training is just as important as cardio for fat loss. Not only does weight training boost your metabolism and firm you up all over, it’s also great for shifting those stubborn bulges. But there’s more science behind it than you may think, and it’s all to do with your muscle fibres. By knowing how they work, and how to get the best from them, you can blitz your wobbly bits forever. Hurrah! 


Which twitch is which?


Our muscle fibres are split into two main types: slow twitch and fast twitch. Slow-twitch fibres contract slowly and

rely on oxygen as their main energy source. They can 

be used for longer periods 

of time; for instance, athletes who run long distances 

need more slow-twitch 

fibres in their legs.  


Fast-twitch fibres, on the other hand, contract quickly and provide strength and speed, though they also fatigue more quickly. Sprinters require short but intense bursts of energy and so need more fast-twitch muscle fibres. Fast-twitch muscle fibres rely on the energy-carrying molecule adenosine triphosphate (ATP) and glycogen as their main energy sources. As ATP sources can be rapidly depleted and lactic acid is a by-product of the breakdown of glycogen, fast-twitch fibres can only be active for a short time.

Different types of exercise will determine whether your fast- or slow-twitch fibres have to work to complete the task ahead. Basically, aerobic exercise will stimulate your slow-twitch fibres and weights, sprints and circuits will stimulate your fast-twitch fibres.

Fast weight loss

It has been drummed into us that for maximum weight loss, we should focus on our slow-twitch fibres by doing steady-state cardiovascular exercise. But in recent years, sports science has proven that women who focus on stimulating their fast-twitch fibres by doing weight training, sprints and kickboxing lose fat and overall body weight far quicker. A study from Boston University revealed that the increase in muscle mass you get by pumping iron can reduce your body fat, which in turn reduces overall body mass 

and lowers the risk of adult diabetes.

You don’t need to panic about putting on bulk by weight training, either. This ultimately comes down to hormones and calories. Women simply don’t have the testosterone to bulk up, even if 

they are doing weight training. This is the most misunderstood message among female exercisers, and it’s really important that you don’t let it get in the way of your dream body. 

Weights and sprint training will help you lose fat because of the effect that our muscles have on the body’s ability to burn calories at rest (our metabolic rate). If your workouts involve fast-twitch muscle stimulation by using weights, sprints or kickboxing moves, your body will continue to burn fat for up to eight hours after a session. Slow-twitch workouts (such as long runs, extended swims or cross-training sessions) are a different story. You will only burn fat for about an hour after a slow-twitch session. 

Mix it upAn effective fat-loss programme will focus on stimulating all of 

your muscle fibres by mixing up weights, circuits and cardio. Women reach a plateau in their fitness when they focus 100 per cent of their gym time on their slow-twitch muscles fibres (i.e. running or cross training). Weight training and high-intensity exercise are far more powerful fat-loss tools. Ultimately, a combination of exercises that stimulate slow- and fast-twitch 

fibres is the recipe for weight-loss success.

The fat-burning workout over the following pages is a good example of how to stimulate your fast-twitch muscle fibres, provided you lift heavy enough weights. Each set should be so tough that you are struggling to finish the last rep!


You may have been that young thin girl that could eat whatever she wants and not exercise, but as the years go by and the birthdays tick away, there comes a time in every woman's life where changes start happening entering into your middle age. When the body starts to break down, maybe hormone levels are more volatile than the stock market, and your metabolism is getting slower than it already was. Well I'm writing to tell you you're not alone and that you don't have to continue living this way. There is a solution to this problem and you can feel better, lower that cholesterol and blood pressure, and lose that weight. Now I must tell you, this solution is not a diet, it's not a workout, "It's a Lifestyle"!

Now yes I am a man and cannot fully understand what you're going through, but I can tell you the story of my client Karen who I worked very closely with to achieve what she has accomplished and played an integral role in this. I will also lay out what it took for her to go from unhealthy, stressed out and overweight to very fit, motivated, happy and healthy middle aged woman.
Let's start by telling you about my client Karen. Karen is a 55 year old career woman who is married with kids. Karen works in a corporate setting amongst high stress executives. In December of 08' Karen joined the health club where I was working and was assigned to me for her complimentary fitness consultation. Well like most women Karen's age she had never joined a gym before. She was about 30 pounds overweight, had high cholesterol, high blood pressure and was just plain feeling lousy and was working in a stressful corporate environment.
Now normally during this initial consult I would weigh you and take a body fat % measurement, but at the time that body fat % was not necessary and would have really made it an unpleasant experience for Karen. So from here we dove into the reasons she decided to finally take action and do something about how she was feeling. Karen basically told me that she reached that point where she didn't want to die young and unhealthy but to start living and feel good. I then took her through a beginner's based session which consisted of some basic foundational exercises and then scheduled her for her follow up in three days. Two days later I got a call from Karen telling me she was having trouble walking from muscle soreness from just a few basic leg exercises and that she was thinking of canceling and give it up.
Well I talked Karen into still coming in and assured her that we would take it slow. I can remember thinking that she was going to be one of those chronic cancellers, well boy was I wrong! From then on Karen came to every session ready to go and yes we took it very slow in the beginning, but little by little Karen started showing signs of improvement and was getting stronger and even that trouble walking up and down stairs from those squats was not there as much. Now don't get me wrong, many days I had to sit down with Karen and talk about staying the course and not to give up during those times Karen felt it was just too hard to do at her age. It's real important that we all have someone to talk to for motivation to keep it going especially in the beginning of a new lifestyle change because I will tell you it is hard at times but the rewards are priceless and it will get better!
And the rewards for Karen are that she lost a total of 38 pounds over a 6 month period and lost about 9% body fat in 12 weeks( oh yes we now are measuring body fat % and she got down to 21% which is considered very good for a woman at that age). Karen has increased lean muscle and went from doing only 3 modified push ups to 25, she can leg press 300lbs. and went from being out of breath walking for 10 minutes to running in her first 5k race. Karen also went back to her doctor and was surprised at the dramatic drop in cholesterol, lowered blood pressure and wants to reduce her medications dramatically. Today Karen lives a new lifestyle, feeling happy, healthy, and energetic. Karen has a brand new outlook on life!
OK its time for me to outline what it took for this woman at her age to get these results and why you can do it too! I'm going to break it down into 4 categories:
1) Psychological
2) Time management
3) Exercise
4) Nutrition



1) Psychology:

o Find your trigger point (Your pain)
- What is it that is really painful to you where you are going to finally say "I've had it"! I can't take how I feel or look and I do not want it anymore! For Karen it was that she didn't want to feel like she was getting closer to death and that she wanted to start living.
o Make a plan to move away from the pain
o Take action!!
- This is the hardest part. You have to act like Nike and "just do it"! Do not wait a day longer and like other important things in your life take action.
o Seek help
- Sit down and talk to a fitness professional, meet with a nutritionist, and try to surround yourself with positive people.
o Stay motivated by making SHORT term goals
- For Karen it was simple things like the first time she could actually wrap the smaller bath towel around her and actually tuck it. Or going from 3 push ups to doing 20. And then there was when she can wear a nice pair of jeans again.

2) Time Management:

o Invest in a good day planner and get organized!
o Schedule your meals and workouts around your busy schedule.
o Make and keep appointments with the professionals that can help you achieve your goals.
o Don't try and spend hours and hours in the gym just to burn calories. Don't do more, do it better.

3) Exercise:

o Do at least 2-3 days of strength training.
- For every pound of muscle you're burning 50-60 more calories a day at rest.
- Muscle will allow you to store more carbs instead of converting to fat
- It's empowering to feel strong and your body will feel tighter and more firm.
o Perform interval training for your cardiovascular exercises.
- Changing intensity levels from high to low intensities will keep you engaged and allow you to burn more calories throughout the day.
o Walking at a good pace on an incline for 35-45 minutes is probably the best and lowest impact form of fat burning cardio work, especially for beginners.
- As you get more conditioned, make sure to progress your cardio workouts every 6-8 weeks by increasing speed or incline %.
o Pick a day where you do something fun and different as a workout to keep you motivated and will enjoy.
o Make sure you stretch at the end of every workout.

4) Nutrition:

o Eat breakfast!
- You haven't eaten all night so you need to kick start your day with fuel and nutrients.
- Eat a small portion of carbohydrates like a bowl of oatmeal or an orange with a protein like eggs or a high protein cereal with some low fat organic milk.
o Have a protein shake with a small amount of carbs in it after your workout.
- Within 30 minutes of a workout is the most crucial time to put these nutrients into your body to start the recovery process of what you just worked. Your body is like a sponge so you will not get fat but use these important nutrients.
o Do not go more than 3 hours without eating something small or putting something of value into your body.
- This will keep your metabolism moving and keep your body from thinking its starving thus storing fat for survival.
o Eat to perform!
- Too many times we eat strictly for pleasure. Think about eating so that your body is supplied to perform well during exercise and recover when broken down with the right balance of proteins, carbohydrates, and fats.
o Eat fruits and vegetables when you can and stay away from processed and refined foods that not only add no nutritional value but also drain you of the nutrients in your body used to digest, recover, and repair.
o Drink lots of water!!

If you're someone who has evening obligations that keep you away from the gym after work, the lunch-time workout can be the perfect way to stay in shape and squeeze it into your day.
More and more people are using their lunch hour to be productive and help reach their fitness goals rather than sitting at their desk and either working right through lunch, or spending a full hour dining out on high calorie fare at the local restaurant.
Since you only do have an hour to get that workout in though and that includes the time spent to get to the gym, get changed, and also shower afterwards, you have to be very planned with what you'll be doing each time you get ready for the workout.
By learning a few quick tips and strategies to make the most of your lunch-time workout, you can reap all the benefits that fitness has to offer without putting yourself in a time crunch.

Alternate Weights With Cardio Training

The very first option that you can use to get in both your cardiovascular workout and your strength training is to alternate between one minute of cardio along with one minute of strength work. So for instance you might perform one minute of skipping and then go over and do one minute on the chest press. Then you could do one minute of cycling and follow that up with one minute of shoulder pressing.
By alternating back and forth like this you keep your heart rate higher, which means you'll burn more calories throughout the workout session and ensure that you see fantastic cardiovascular benefits from it. Just keep in mind that cardio training alternated with leg training will prove to be much more challenging so when doing a set of legs, you may want to just let yourself rest in between the exercises.

Use Dumbbells Whenever Possible

Second, also aim to use dumbbells whenever you can over machines during your lunch-time workout.
Dumbbells will take less time to use since there are no machine adjustments and will also target the core to a much larger extent. Since you may not have ten minutes at the end of a workout to devote strictly to core training, this is an easy way to get the abs working throughout the entire workout session.

Stay Focused

It's also going to be critical that you aim to stay as focused as possible as you move throughout the workout session. If you let yourself become distracted by other gym members and get caught up in conversation you could literally eat up ten minutes of the time you should have spent working out.
To hep stay focused, wear a set of earphones and listen to some upbeat music. Most people find that this helps them push harder as well, so you'll get that added benefit while reducing distractions.

Try Tri-Set Training

Finally, the last thing to consider is tri-set training. With this technique you'll take three exercises and perform them all back to back. So you could do a set of bench press, then a set of bicep curls, and then follow that with a set of tricep extensions.
Trisets are great for boosting the metabolism and will quickly help you perform more total work in the limited time you have available.
So there you have a few simple tips to implement into your lunch time workouts to make sure that you're making the most of them. If you train smartly, it's definitely possible to get in all the necessary work that has to be done to make some great progress.

Try a dance class

Taking a high energy dance class like Zumba will quickly jump your heart rate and having you burn calories fast. It's fun and a great compliment to your workouts. I currently take Zumba in Morristown NJ and love it!
There you have it! No more excuses for not having options when fitting in a workout during lunch. Now take these lunch workout options and apply them.

Eat egg whites including the yolks for a good source of protein and healthy fats. Begin meals by eating the protein portion first. Snack on almonds,walnuts,cashews or cottage cheese. Don't skip breakfast--include fiber, oats, fruit or a weight loss shake to prevent a mid-morning feeding frenzy. Use spices or salt substitute to flavor food. Eat yogurt instead of ice cream. Chew your food slowly. Eating fast fills you up too quickly, which makes your feel hungry sooner. Don't eat anything too heavy several hours before going to bed. More Weight Loss Tips: Think about purchasing a calorie counter book that contains thousands of food items and their calorie amounts per serving. Most people don't realize that while one slice of bacon has only 30 calories, 70 percent of those calories come from fat. That means if you eat three medium-sliced pieces of bacon, you are putting about 12 grams of fat into your blood, with four grams of that fat being the saturated kind promotes heart disease. 1) Its Too Easy To Underestimate The Fat You Need To Lose... 
If you set your goal based on what you think you need to lose, it's all too easy to temper your weight loss goal by the amount you think you can easily lose. No one likes to think of themselves as obese, so the tendency is to say 'I need to lose 10 pounds', or 20 at most. Truth is, you may need to lose 40 or 50, but seldom does one want to admit they're that overweight. As a result, achieving your weight loss goals will leave you discouraged - you convinced yourself you'd be fine just losing 10 pounds, but now you realize you've barely started your weight loss journey. Since you feel you've already denied yourself so much, it's easier to go back to your old nutrition habits and decide that 'diets don't work for me.'
2) Its Too Easy To Overestimate The Fat You Need To Lose... 
When your goal is based on another person, the opposite problem can occur. Reading that your favorite celebrity lost 50 pounds, that a co-worker lost 25 pounds, or seeing an old friend in a little black Size 0 dress can lead to you thinking that if they can achieve that, so can you. Two problems can arise from setting your goals based on another person - first you don't know what they did to lose the weight - it could be due to illness, a body-chemistry hormonal imbalance or, in the case of celebrities especially, unhealthy practices like drugs or starvation diets. And second, they simply aren't you. People differ in their physical makeup - bone density, amount of musculature their frame can support, amount and distribution of fat cells, etc. If your body can't physically get to that goal weight you'll leave yourself depressed with a feeling of failure. You might also give in to the urges to act irresponsibly and use dangerous methods to get to that goal - eating disorders are born of this attitude!
3) Weight Loss Goals Promote A Short-Term Attitude Toward Your Health... 
A weight loss goal means you're going to be 'dieting' - depriving yourself of some of the foods you want to eat, especially those sweet comfort foods modern society dotes on. So say you're successful in losing 20 pounds - now what? Since psychologically you've been punishing yourself by withholding treats for being overweight, there's no reason to keep up the punishment now that you're at your desired weight. Returning to your previous habits is the most common course of action, and the cycle of yo-yo dieting remains unscathed. Be ready to have that same goal next year...
4) Weight Loss Goals Lead To Loss Of Muscle And Dehydration... 
For most people, once they've decided how many pounds they want to lose there's no time to waste - they want the weight gone as quickly as possible, and the scale is their only measurement tool. Crash diets ensue, and their bathroom scale tells them what a great job they're doing. Problem is, the scale only measures total bodyweight, not differentiating between lean muscle mass, bodyfat levels, bone and water content. Much of that initial weight loss is water weight, teaching your body to retain more water since you're not giving it enough to maintain proper levels.
Worse yet, losing more than 2 pounds per week usually means the weight you're losing is about 60% muscle and 40% bodyfat. Your body keeps only the muscle it perceives a need for in the near future, as anyone trying to build muscle can attest. By forcing it to burn off more muscle you're weakening your body and creating an internal crisis. Coupled with the fact that you've actually lost very little bodyfat, you've lost muscle, dehydrated your body and weakened your immune system - was that your intention?
5) Weight Loss Goals Exclude Your Health... 
Interwoven throughout the first 4 points are just some of the ways this type of dieting behavior is harmful to your health - as dieting almost is except for the morbidly obese under clinical supervision. Worst of all it keeps you focused on weight issues instead of on your overall health. For your physical, mental and emotional health it's far wiser to slowly adopt a healthy lifestyle. Start by working towards a healthy diet and taking daily walks lasting 30 - 60 minutes. Eliminating unnecessary sugars and excess carbohydrates from your daily meals and the simple exercise of those daily walks will start you losing the bodyfat you want to lose while strengthening your body and your immune system.

You'll slip a bit at first, but just accept it and get back on track - don't stress out over these slips, but don't let them derail your long-term plans either. Before long you'll have replaced your former bad habits with these healthy habits, and once they're second nature you can replace your walks with exercise on any 3 non-consecutive days each week. Hit the gym or set up a home gym to protect and/or increase your lean muscle mass, and if you need to burn more fat, add in some high intensity interval training (HIIT) once your mind and body are ready for it.
And for your own sake, throw out that bathroom scale. It really does give you no useful information and brings a lot of stress and trepidation into your consciousness every time you notice it, never mind actually stepping onto it. At first, use your existing clothes and your mirror to gauge your progress - before long you'll know how you're doing just from the compliments and second looks you get as you go about your daily life!

Believe it or not, some personal trainers have trouble staying motivated to exercise.  Even though we work around fitness equipment-I even have free membership where I’m employed-motivation can fluctuate, and sometimes crash and burn.

I guess in this case, I can only speak for myself.  This year, I have been struggling with motivation.  And, through some self-discovery work, I realized that the lack in interest to exercise was centered around my confidence to maintain a fit body for life.  I know it’s possible to do so; however, I also know there are sacrifices to think about.  For instance, cutting back on the number of wings I can eat in one meal :)

Because I’m slim, I don’t broadcast information about my body since others tend to think “skinny people” don’t have a complex about their weight.  But we’re all hung up on something physically about ourselves that we want to work on.

I’m aim to find the positive in a negative situation.  Sometimes it takes me stepping outside of my situation, reflecting, writing, and reading the Word to realize it is possible to find good inside the bad.  Well I was really put to the test with a breakup after a little over 2 years together.  See my article on that topic here.

Yes, there were several lessons learned and observations made (hindsight is 20-20 – isn’t that always the case), but I want to focus on one particular life changing aspect of the relationship that I will carry with me forever: the importance of eating better and working out.

My fitness journey started back in 2002 when I joined a gym to lose some weight I’d gained over the years of working long shifts, eating pizza, and drinking Pepsi everyday. 

It wasn’t until I changed gym locations about 2 years later I realized what I was doing wrong and what I needed to do in order to make my goals a reality. I started taking my now personal trainer’s boot camp class every Wednesday of the week, soon after I competed in a 7-week fat loss challenge.
 It required me to wake up at 4AM, 4 days a week for an hour-long workout. I won first place in this challenge! Then I decided to compete in my first NPC competition. And I won 3rd place. The rest seems to be history with a lot of hard work, research, and dedication.

So it’s been almost a month and a half since I decided to step my fitness game up, and guess what? I’ve lost just under 20 pounds (19.6 to be exact) already and I am happy happy happy!
I didn’t expect to lose that much so soon as I LOVE food. The smaller changes I have gradually made, food wise, over the last few weeks have helped keep me on track. I have cut back on the fast food but have not completely cut it out. This is so that I am less likely to slip up and binge a week’s worth of junk food in a matter of hours, after experiencing that ‘missing out’ feeling. Trust me – it can happen.

When I arrived back in the UK for the Christmas holidays, I couldn't wait to rummage through the clothes I left behind and cram as much as I could in my suitcase ready to return the Netherlands. Imagine the shock I received when I found that I no longer fit into my cute little denim skirt or that my favourite trousers stopped half way up legs. Just tragic. Although I was pissed that I had to cross a few items off the list, it was just the wake up call my butt needed.

As soon as I arrived back in the Netherlands, I got down to business. I got myself a gym membership, ordered one of those home fitness DVD's that always appear around Christmas, and told those extra pounds that it's time to pack up shop and move onto the next sucker, because they are not welcome here any more. Next on the list was getting to the root of the problem. I use to be a fitness fanatic, and enjoyed exercising regularly. It seems that since I started Uni back in 2009, all knowledge of health and fitness slowly withered away. Making sure there was enough alcohol in my cupboard for the night ahead and using my student card to get free cheese burgers was pretty much my priority. Real classy.
